How Much Protein Do Women Need After 40? A Real Answer

How much protein do I need? If you are a woman over 40 who trains, the honest answer is: more than the number you have probably been given. The RDA says 0.36 grams per pound of body weight, about 50 grams a day for most women, and that number was never designed for you. It is the floor that prevents deficiency in a sedentary adult. It is not the target that keeps muscle on a body that lifts, runs, and plans to keep doing both for forty more years.

The floor versus the target

Research on active aging points somewhere very different from the RDA: roughly 0.7 to 1 gram of protein per pound of goal body weight per day for active women. The International Society of Sports Nutrition’s position stand on protein (Jäger et al.) puts active adults at 1.4 to 2.0 grams per kilogram, which lands in the same range.

So when you ask how much protein do I need, start from the target, not the floor. And note the phrase goal body weight. If you weigh 165 and are aiming at 140, calculate from 140. For that woman, the daily protein intake for women in her situation works out to roughly 100 to 140 grams. Call it 100 as the practical everyday target, more on hard training days if it fits.

Why the number rises with age

At 25, your muscle responded eagerly to any protein you fed it. Past 40, the same meal produces a smaller building response. Researchers call this anabolic resistance: the machinery still works, it just needs a louder signal. The two ways to turn up the volume are training (which you are doing) and a larger, more deliberate protein intake (which is where most women fall short).

This is also the decade where the stakes change. Muscle lost in your 40s and 50s is the muscle that would have loaded your bones, held your posture, and kept you strong through your 70s. Protein intake for women in midlife is not an aesthetics question. It is an independence question with a long time horizon.

What 100 grams actually looks like

When women search how much protein do I need, the answer that actually helps is not a formula. It is a day of real food. Here is 100 grams without a single powder in sight:

Breakfast, about 30g. Two eggs scrambled (12g) with a cup of plain Greek yogurt and berries on the side (18g). Coffee does not count, sadly.

Lunch, about 35g. A big salad with a full chicken breast, about 6 ounces (38g), olive oil, whatever vegetables are in the fridge. Done.

Dinner, about 35g. Salmon fillet, 6 ounces (34g), roasted potatoes, green beans. Family-friendly, nothing weird on the plate.

That is 100 grams and it looks like normal food, because it is normal food. Swap in cottage cheese, tofu, lentils and feta, or a lean beef stir-fry and the math holds.

Spread it out, do not backload it

Most women eat protein in a pyramid: almost none at breakfast, a little at lunch, a pile at dinner. Because each meal has a ceiling on how much building it can trigger, three roughly even doses of 30 to 40 grams beat one 70-gram dinner. The breakfast dose is the one that changes everything, because it is the one that is usually missing.

Make hitting the number a 10-second habit

Here is where good intentions usually die: tracking. Weighing food and scrolling databases is a part-time job, and nobody with a career, kids, and a training schedule keeps a part-time job they hate.

Voice logging removes the job. With TrakMac you say what you ate, out loud, in plain language: “two eggs, Greek yogurt with blueberries, slice of sourdough with butter.” The protein is counted in seconds and subtracted from your daily target. Three meals, three ten-second logs, and you know exactly where you stand at 4 p.m. when the “do I need more protein at dinner” question actually gets decided. It is iOS, voice-first, and built by a husband-and-wife team who got tired of tracking apps that assume you have time to spare.

The target only works if you can see it. A number you check in passing beats a number you estimate in your head every single time.
