The short answer: it is water

You started lifting three weeks ago. You are eating better than you have in a year. The scale is up four pounds and you are furious.

You did not gain four pounds of fat. A pound of body fat is roughly 3,500 calories of surplus. Four pounds of fat in three weeks would require eating about 14,000 calories beyond maintenance, or roughly 650 extra calories every single day, on top of new training that burns more. If that were happening you would know.

What actually went up is water. Here is where it went.

Glycogen, and why it brings water with it

Your muscles store carbohydrate as glycogen. Untrained muscles hold relatively little. Once you start training regularly, your muscles adapt by storing more, because they are being asked to do work that requires it.

Every gram of glycogen is stored with roughly three grams of water attached. That ratio is why the effect is so much larger than people expect. A few hundred grams of additional stored glycogen brings a kilogram or more of water along with it.

This is a good adaptation. It means your muscles are better fuelled and you can do more work. It also means the scale moves before anything you would actually care about has changed.

Inflammation and repair

Unfamiliar training causes microscopic damage to muscle tissue. Your body responds by sending fluid to the area to repair it. That is a normal, temporary, and productive process.

It is also heaviest in the first few weeks, when everything you are doing is unfamiliar. As your body adapts to the movements, the repair response gets smaller and the associated fluid retention drops off.

If you have ever been unusually sore and noticed the scale spike the next morning, that is what you were seeing.

The things nobody mentions

Two more contributors that are pure noise but read as weight:

Food volume. If you have increased protein and fibre, there is more food in your digestive tract at any moment. That is mass on a scale. It is not you.

Sodium and hydration swings. Eating differently changes your sodium intake, and sodium shifts water around on a day-to-day basis. This is why a single weigh-in tells you almost nothing.

How long it takes to settle

Typically three to six weeks. The glycogen adaptation is largely front-loaded: your muscles fill up and then stop filling, because there is a ceiling. The inflammation response fades as the training stops being novel.

After that, the scale starts moving in whatever direction your actual calorie balance is pushing it. The early spike is a one-time step change, not a trend.

What to measure instead

The scale is not useless, it is just the wrong tool for this particular month. Better signals during the first six weeks of training:

  • What you lifted. If the weight on the bar is going up, the training is working. This is the least ambiguous signal you have.
  • How clothes fit. Particularly at the waist. Recomposition shows up here well before it shows on a scale.
  • Waist measurement. One tape measure, same spot, once a fortnight. It tracks fat change far better than bodyweight does.
  • Photos. Same light, same time of day, every four weeks. You will not see change day to day, and you will see it clearly across two months.

If you want to keep weighing, weigh daily and look only at the weekly average. Daily bodyweight swings by one to two kilos on water alone, and a single reading is mostly noise.

The part that matters long-term

The reason to sit through this is that resistance training plus adequate protein is what actually changes body composition rather than just bodyweight. A meta-analysis in the British Journal of Sports Medicine covering protein supplementation alongside resistance training found gains in fat-free mass and strength across trained and untrained adults, with the benefit plateauing at around 1.6g of protein per kilogram of bodyweight per day. The average effect was real but modest, roughly 0.3kg of fat-free mass, which is worth knowing up front: this is a process measured in months, not weeks.

Lean mass gain and fat loss happening at once is exactly the scenario where the scale is least informative. Two things are moving in opposite directions and the scale reports only the sum.

The bottom line

An early scale increase after starting to lift is water, from glycogen storage and repair, and it settles in three to six weeks. It is not fat, and it is arguably evidence the training is doing what it should.
