What food does to sleep
The relationship between food and sleep is bidirectional. Sleep affects food choices (poor sleep increases cravings); food affects sleep quality (heavy meals, alcohol, caffeine, blood sugar variability all matter).
The food-to-sleep direction has clear, well-supported interventions. None of them are miracle cures. All of them improve sleep quality measurably when stacked. The five high-impact food interventions
1. Carbs in the evening
Counterintuitively to wellness messaging, evening carbs support sleep. The mechanism: carbs trigger insulin release, which helps the amino acid tryptophan cross the blood-brain barrier. Tryptophan is converted to serotonin, which is converted to melatonin — the primary sleep hormone.
Low-carb evening eating (especially keto) is associated with worse sleep quality in research, particularly during the first 4-8 weeks of starting low-carb. Some people adapt; many don't.
The practical version: don't fear carbs at dinner. A reasonable serving of rice, potatoes, pasta, or whole grains supports sleep. Especially important for athletes who already have higher carb needs.
2. Protein and healthy fat at dinner
Protein and fat slow gastric emptying, which produces sustained energy through the night. The opposite — a high-carb-only dinner — can produce a blood sugar peak followed by a dip 3-4 hours later that can wake you up.
A balanced dinner with adequate protein (~30-40g) and some fat (avocado, olive oil, fatty fish, nuts) produces more stable overnight energy than a carb-only meal.
3. Avoid alcohol within 3-4 hours of bed
Alcohol is a sedative — it makes you fall asleep faster — but it disrupts sleep architecture severely. REM reduction in the first half of the night, increased wake-ups in the second half, lower overall sleep efficiency.
Even 1-2 drinks measurably degrade sleep quality on the night of consumption. The closer to bedtime, the worse the effect.
Practical: drink earlier in the evening if drinking, finish 3-4 hours before bed, hydrate alongside.
4. Caffeine cutoff at early afternoon
Caffeine has a 5-6 hour half-life. A 2 PM coffee leaves meaningful caffeine in your system at 8 PM and detectable amounts at 10 PM. For sensitive sleepers, even afternoon caffeine produces worse sleep architecture even when sleep onset feels normal.
The rule: cut off caffeine 8 hours before intended sleep. For a 10 PM bedtime, that's 2 PM. For a 9 PM bedtime, 1 PM. Strict, but the sleep quality benefit is large for most people.
5. Address middle-of-night hunger
Waking up hungry at 2-4 AM is a real pattern, especially during cuts. Two strategies:
Slightly larger dinner (more protein and fat). Doesn't add calories if you reduce earlier in the day.
Pre-bed protein snack. 25-40g of slow-digesting protein (Greek yogurt, cottage cheese, casein shake). Reduces overnight hunger and supports MPS.
Specific 'sleep-promoting foods'
Wellness content often promotes specific foods for sleep (tart cherries, kiwi, almonds, etc.). The research:
Tart cherries: modest evidence. Naturally contain melatonin. 8 oz of tart cherry juice 1 hour before bed has shown small sleep improvements in research. Real but small effect.
Kiwi: small evidence base. 2 kiwis 1 hour before bed showed modest sleep onset and quality improvements in one study. Replicable but small effect.
Magnesium-rich foods or supplementation: real evidence for people with magnesium deficiency. 200-400mg magnesium glycinate before bed is a reasonable supplement for sleep difficulty.
Almonds: moderate magnesium, contains tryptophan. The 'almonds for sleep' specifically isn't strongly supported but they're fine as an evening snack.
Bananas: moderate magnesium, contains tryptophan. Fine as a pre-bed snack but not magic.
Chamomile tea: weak but real evidence base. Probably as much from the ritual as the chemistry. Reasonable to include.
Warm milk: the classic. Contains some tryptophan, but the research shows the warmth and ritual are likely as important as the nutrients.
The individual food effects are small. The pattern (carbs, protein, fat at dinner; no alcohol/caffeine close to bed; consistent timing) matters far more than any single food.
What to avoid before sleep
Heavy fatty meals within 2-3 hours of bed. Slow digestion, reflux risk, sleep disruption.
Spicy food close to bed. Reflux and elevated body temperature both disrupt sleep.
Excessive fluids in the last 90 minutes before bed. Reduces middle-of-night bathroom waking.
Sugary desserts late at night. Blood sugar spike followed by drop can wake you up. Better timing is earlier in the evening.
Alcohol (already mentioned).
Caffeine (already mentioned).
Nicotine in any form. Stimulant. Disrupts sleep architecture severely.
Hydration timing
A practical balance: stay well-hydrated through the day, taper fluid intake in the last 90 minutes before bed.
Waking up at 3 AM to use the bathroom is sleep disruption. Going to bed dehydrated produces dry mouth, headaches, and worse sleep quality.
Most people do well with normal fluid intake until ~90 minutes before bed, then a small amount of water as needed.
Specific patterns for athletes
Athletes have additional sleep-nutrition considerations:
Post-workout meal timing. Training within 3 hours of bed produces metabolic and inflammatory activation that can delay sleep onset. If you must train late, post-workout food should be earlier in the post-training window (within 30-60 minutes) and lighter, with a smaller pre-bed protein snack rather than a heavy late dinner.
Glycogen replenishment. A higher-carb dinner the night before a hard training day supports tomorrow's session and often improves sleep quality on the night you eat the carbs. Win-win.
Hydration around training. Training-induced dehydration can persist into the night and disrupt sleep. Rehydrate fully in the post-training window.
Pre-bed protein. Especially for athletes 50+, the 25-40g pre-bed protein dose supports overnight MPS. Mostly neutral or beneficial for sleep quality.
A real evening eating pattern for good sleep
For a 175-pound athlete training in the late afternoon:
4-5 PM (pre-workout): Banana with peanut butter, coffee
6-7 PM (post-workout): Dinner — chicken (35g protein) + rice + vegetables + olive oil + a treat dessert
8-9 PM: Maybe a small snack if hungry — Greek yogurt, fruit
9:30 PM: Last sip of water for the night
10:30 PM: Pre-bed protein — cottage cheese with cinnamon
11 PM: Sleep
This pattern: balanced macros at dinner, no caffeine after 1 PM, no alcohol, taper fluids before bed, pre-bed protein for overnight MPS. Standard and effective.
What to actually do
- Carbs at dinner are fine and probably beneficial. Don't fear them.
- No caffeine after early afternoon.
- No alcohol within 3-4 hours of bed.
- Eat a balanced dinner with protein, carbs, and some fat.
- Taper fluids 90 minutes before bed.
- Pre-bed protein (25-40g slow-digesting) is a small but real win, especially for athletes.
- Specific 'sleep foods' are mostly hype. The pattern matters far more than any single food.
Food is one variable in sleep quality, not the dominant one. Sleep environment, consistent timing, stress management, exercise — all matter more than what you ate. But the food side is real, and getting it right closes the gap if everything else is also dialed in.
